People assume staying fit through a demanding career takes either serious gym hours or serious willpower. I had neither. What I had — eventually, after getting it wrong for years — was a system small enough to survive my calendar.
Fifteen years in financial services taught me exactly what 8pm-home-and-exhausted feels like. The 20×3 system below — twenty minutes, three times a week — is what I built for that life, and it’s what I now use with every client I coach. Not because it’s the minimum you can get away with, but because frequency beats heroics. The twenty minutes you do consistently will always beat the hour you keep postponing.
Each session follows the same three-part structure: a 2-minute warm-up, a 15-minute strength block, and a 3-minute core finisher. Here are all three workouts.
The Three Workouts
Workout A — Foundation Strength
Focus: Legs, glutes, core
Bodyweight squats ×15 · Hip openers ×30 sec · Light lunges ×10 each leg
Superset A · 4 rounds — Squats 8–10 reps + Reverse Lunges 8 reps each leg. Rest 30–40 sec.
Superset B · 3 rounds — Glute Bridges / Hip Thrusts 12 reps + Bodyweight Squats (slow tempo) 10 reps.
Plank Hold — 30 seconds on / 15 seconds rest
Workout B — Upper Power
Focus: Chest, back, shoulders, arms
Arm circles ×30 sec · Light push-ups ×10 · Resistance band pull-aparts ×15
Superset A · 4 rounds — Push-Ups 10–12 reps + Bent Over Rows 10 reps. Rest 30 sec.
Superset B · 3 rounds — Dumbbell Shoulder Press 8–10 reps + Push-Ups (slow) 8 reps.
Mountain Climbers — 30 seconds on / 15 seconds rest
Workout C — Total Body Blast
Focus: Maximum compound efficiency
Jumping jacks ×30 sec · Bodyweight squats ×15 · Hip hinge practice ×10
Superset A · 4 rounds — Deadlifts 8 reps + Dumbbell Thrusters 8 reps. Rest 30–40 sec.
Superset B · 3 rounds — Renegade Rows 8 each side + Goblet Squats 10 reps.
Russian Twists — 30 seconds on / 15 seconds rest
How to Programme the Week
Rotate through Workouts A, B, and C across your three sessions each week — Monday, Wednesday, Friday works well for most professionals. Rest at least one day between sessions. Beyond that, the structure stays exactly the same every single week. There is no need to rotate programmes, deload weeks, or periodise until you have been training consistently for months.
The most common mistake I see is people changing their programme before it has had time to work. Give this system eight weeks of genuine consistency before you evaluate it. You will be surprised what three honest 20-minute sessions per week can build.
